You’ve been standing in the supplement aisle for twenty minutes. One bottle promises “immune support.” Another swears it’ll fix your sleep, your gut, your mood, and probably your credit score. Everything sounds like a miracle. Nothing sounds real.
Your gut instinct is right. Most of it is noise.
That matters more than most people admit.
Strip away the marketing hype and look at what holds up in rigorous, peer-reviewed research — the list gets painfully short. Five supplements consistently show real effect sizes in well-designed trials. That’s it. Five.
The short list that’s earned its spot
Vitamin D. If you live above the 37th parallel, work indoors, or have darker skin, you’re probably deficient. And vitamin D deficiency isn’t some abstract lab number — it drives bone loss, immune dysfunction, and mood disruption. A 2017 meta-analysis in the British Journal of Psychiatry found that supplementation significantly reduced depressive symptoms in men who were actually deficient. That word — deficient — matters. If your levels are already fine, more D won’t make you superhuman.
Omega-3 fatty acids. Specifically EPA and DHA — the ones from fish oil, not the ALA in your flaxseed. The cardiovascular data is strong, especially for people with elevated triglycerides. The anti-inflammatory effects are real too — they matter if you’re dealing with joint stiffness, slow recovery, or that chronic low-grade inflammation you can’t quite pin down.
Stay with me here, because this next one’s underrated.
Magnesium. Roughly half of U.S. adults don’t get enough through food alone. That’s a problem because magnesium drives over 300 enzymatic reactions — sleep, muscle function, stress response, blood sugar regulation. If you cramp at night, sleep poorly, or feel wired but exhausted, check your levels. Magnesium glycinate tends to be the best-tolerated form, though citrate works fine for most people.
Creatine. Yes, the gym supplement. But it’s not just for guys chasing a bigger bench press. Creatine monohydrate is one of the most studied supplements in existence, and the data goes well beyond muscle. Emerging research points to cognitive benefits, especially under sleep deprivation or mental fatigue. It’s cheap, it’s safe at standard doses, and it actually does what it says.
Probiotics — but only strain-specific ones. This is the part most articles skip. “Probiotics” as a category don’t do much. A random blend from the grocery store won’t fix your gut. What does have evidence? Specific strains for specific conditions. Lactobacillus rhamnosus GG for antibiotic-associated diarrhea. Saccharomyces boulardii for traveler’s gut. Bifidobacterium longum showing promise for anxiety-related symptoms. You need the right strain for the right problem — otherwise you’re buying expensive yogurt in capsule form.
And everything else?
This is the uncomfortable part. Most of what fills those supplement shelves — the turmeric extracts, the ashwagandha, the collagen powders, the “adrenal support” blends — either hasn’t been studied well enough or shows effect sizes so small they vanish outside a lab setting. That doesn’t mean they’re all useless. It means the evidence isn’t there yet, and you shouldn’t pay premium prices for “promising preliminary data.”
Your body isn’t a marketing opportunity. It’s the one thing you actually have to live in. So before you throw money at the next trending compound, ask the boring question first: am I actually deficient in something? A basic blood panel tells you more than any influencer ever will.
Five supplements. Decades of data. That’s the real list — and honestly, it’s enough.

Pretty solid list. I’d add ashwagandha for stress/cortisol — there are actually decent RCTs supporting it.
The creatine for brain health thing is really interesting. There’s a study showing it improved cognitive performance under sleep deprivation. As a new dad who never sleeps I’m very interested lol.
vitamin D is the most underrated one on this list. i was severely deficient and had no idea. once i started supplementing my energy levels and mood improved dramatically
